BMR vs TDEE: How Many Calories Do You Actually Burn?
Two numbers get thrown around in every fitness conversation, and mixing them up wrecks diets in both directions. Eat at your BMR believing it's your maintenance level, and you're in a harsher deficit than intended; eat at your TDEE believing you're cutting, and the scale won't move a gram. Five minutes here settles the difference permanently.
BMR: the engine at idle
Your Basal Metabolic Rate is the energy your body would burn lying still all day: heartbeat, breathing, brain function (a surprisingly hungry ~20% of the total), cell repair, temperature regulation. It runs whether you move or not, and it's the majority of most people's daily burn — typically 60–70%. It scales mainly with body size, muscle mass, age and sex, which the standard Mifflin-St Jeor equation captures:
A 30-year-old man of 70 kg and 175 cm: 700 + 1,093.75 − 150 + 5 ≈ 1,649 kcal — before he takes a single step.
TDEE: the engine in traffic
Total Daily Energy Expenditure is the whole day's burn: BMR plus physical activity (from walking to workouts), plus the energy cost of digesting food itself (~10% of intake), plus fidgeting and daily-life movement — a component researchers call NEAT, which varies enormously between a delivery rider and a desk worker. The practical estimate multiplies BMR by an activity factor:

TDEE is maintenance — the intake at which your weight holds. Every goal is defined relative to it: a deficit below it to lose, a surplus above it to gain, equality to maintain. BMR's job in the plan is different: it's the floor. Chronically eating below BMR is the crash-diet zone — unsustainable, muscle-costly, and usually reversed within months. The healthy planning corridor for weight loss sits between BMR and TDEE: for our example man (BMR 1,649, light-activity TDEE 2,267), that's roughly an 1,800–2,000 target — a real deficit with the engine still fed.
The two classic mistakes
- Activity-level inflation. Choosing "moderate" because you own gym shoes. A desk job plus an occasional walk is sedentary-to-light; picking one level too high overstates TDEE by 300+ kcal and erases the intended deficit exactly. When in doubt, choose lower and let four weeks of scale data arbitrate.
- Double-counting exercise. The multiplier already includes your workouts. Adding your smartwatch's "450 kcal burned" on top counts the same run twice — and fitness trackers overestimate exercise burn substantially anyway. Pick one accounting method; the multiplier alone is the simpler and safer one.
Why your friend eats more and stays lean
Between-person TDEE differences are real: more muscle raises BMR (muscle is metabolically expensive tissue), a physically restless person's NEAT can burn hundreds more daily, and genetics moves the needle ±10%. This is also the honest case for strength training in any weight plan — each kilogram of added muscle nudges your resting burn upward permanently, and preserves the engine while fat leaves. The equations describe the average; your four-week trend describes you. Treat the calculator's number as the opening estimate, adjust ±150 kcal based on results, and you have a personalised figure no formula can match.

Making the numbers personal: the four-week calibration
The equations estimate the average person of your stats; a simple experiment measures you. Weeks one and two: eat at the calculator's TDEE estimate as consistently as you can manage, weigh daily under identical conditions, and average each week. Weeks three and four: compare. Weight trend flat? The estimate is your true maintenance — plan deficits and surpluses from it with confidence. Losing ~0.25 kg/week at "maintenance"? Your real TDEE runs ~250 kcal above the estimate (fast metabolism, high NEAT, or honest portion measurement — enjoy it). Gaining? The reverse, most often from underestimated portions rather than a slow metabolism — oil, nuts and "just finishing the kids' plates" are the usual suspects. Adjust the target by the measured gap and you now own a personalised figure no formula can supply, accurate to within ~100 kcal. Repeat the calibration after every 5 kg of change, after major training changes, and roughly yearly (TDEE drifts slowly downward with age — the equation's −5/year term in action).
